    Warm nutmeg milk

Milk delivers tryptophan and calcium, while a pinch of nutmeg brings mild calming compounds. Though, Kumar warns, keep it to just a tiny amount of the spice: “Keep it to a pinch; larger doses aren’t safe.”

    Pumpkin seeds with banana

Kumar’s describes pumpkin seeds as “one of the richest natural sources of both magnesium and tryptophan,” while banana lends potassium and a gentle carb to aid absorption.

    Greek yogurt with raw honey

Yogurt digests slowly overnight because of the type of protein inside, which prevents a blood sugar dip. While honey supports liver glycogen through the night without a sharp spike.

    Almond butter on sourdough

The healthy fats of almond butter paired with a slow-digesting carbohydrate keeps blood sugar stable till morning. The fermentation in sourdough also makes it gentler on digestion than regular bread.

    Kiwi

Light enough not to burden digestion, kiwi contains natural serotonin precursors and some research links it to faster sleep onset. “Small clinical studies have reported improvements in sleep onset, duration and efficiency, although the evidence remains limited,” says Dr. Mehta.

    Chamomile-oat porridge

Oats bring a complex carb and a small tryptophan hit, while chamomile’s apigenin compound has mild calming effects of its own.

    Walnuts

Among the few foods that naturally contain melatonin, walnuts also carry omega-3s that support the brain’s serotonin pathway. They are calorie-dense, so “a small handful is sufficient,” says Dr Mehta.

Getting the portion (and the timing) right

Bedtime snacks for better sleep, Kumar says, sit at roughly 150 to 200 calories, with around 10 grams of protein “to prevent an overnight dip without turning it into a full meal,” a little healthy fat to slow digestion and complex rather than refined carbohydrates. Ideally, finish eating 60 to 90 minutes before bed and steer clear of caffeine and alcohol, the latter of which “may make you drowsy, but it disrupts deep sleep later in the night.” Dr. Mehta allows slightly more leeway: “If genuinely hungry, a small snack 1 to 2 hours before bedtime is reasonable, rather than eating immediately before lying down.” Those prone to blood sugar dips, pregnant women, anyone who wakes up hungry and athletes, for whom a little casein overnight supports muscle repair, stand to benefit most.

Caution is warranted, too. Dr. Mehta advises anyone with GERD to “ideally leave 2 to 3 hours between eating and lying down,” while those managing insulin resistance or type 2 diabetes should have their intake timed and portioned individually and anyone with IBS should be mindful of fermentable fruits late at night. Persistent sleep problems, he stresses, “should not simply be managed with food.”
